Why the 1¼ Rep Builds Real HYROX Strength

You have felt them this week. Squat to the bottom, rise a few inches, sink back down, then stand tall. That little extra dip is the one and a quarter rep, and it is one of the most effective tools we have for building strength that actually shows up on the HYROX floor.
Here is why we program it, backed by real science, in plain language.
1. More time under tension. Your muscles spend longer under load on every rep, and quality tension is one of the clearest drivers of strength and muscle we have.
2. Strong where it is hardest. The bottom of a squat, lunge or press is where most people are weakest and where reps fall apart. The quarter pulse forces you to own that position and build strength exactly there.
3. Control under fatigue. Driving back up out of the bottom, again and again, teaches your body to stay tight and organised when your legs are screaming. That is a trainable skill.
HYROX is not a max strength test. It is the same deep positions, over and over, under heavy fatigue. Look at where the race actually lives:
Wall balls: one hundred deep squats with a catch. Bottom range strength keeps your depth honest when your legs are cooked.
Lunges: loaded, repeated and deep. The quarter pulse builds the exact position you hold deep in the lunge.
Sled push and pull: a deep knee and hip drive, step after step. Stronger from the bottom means more power per metre.
Burpee broad jumps: more deep positions, more fatigue, more places to stay strong.
Build strength and control in the bottom, and you hold better positions for longer when it counts. That is the transfer. We are not chasing a one rep max. We are buying durability.

Steps 2 and 3 are the quarter pulse: extra work exactly where you are weakest.
What a 1¼ rep actually is
One full rep, plus a quarter rep at the hardest part of the range. On a squat: drop to full depth, drive up about a quarter of the way, sink back to the bottom, then stand all the way up. That is one rep. The magic lives in the bottom.The science, three quick wins
